What is a good bedtime routine for adults with ADHD?
A good ADHD bedtime routine is short, visible and has a clear end: one fixed bedtime, a two-minute brain dump, a protected stretch of your own time that stops before bed, then a wind-down. The counter above exists for the same reason. An evening you can see is harder to lose.
Most advice lists twelve steps: magnesium, journaling, a cold room, no screens, reading, stretching, gratitude. If keeping one routine is already the hard part, twelve steps is a plan to fail by Thursday. So this page keeps the routine to four moves and spends the rest of its words on why, and on who should not take our word for it.
The goal isn't a perfect evening. It's an evening that ends.
Who this is not for
If you lie awake most nights for weeks, snore loudly, wake gasping, or feel exhausted however long you sleep, an app is the wrong first step; that's a conversation with a clinician. If your sleep changed after starting or adjusting ADHD medication, ask your prescriber rather than reworking your routine. And if you want something that blocks apps or scores your sleep, Sleepward does neither by design.
We should also be plain about the evidence. A 2018 meta-analysis in Neuroscience & Biobehavioral Reviews pooled 13 studies and found adults with ADHD reported significantly more sleep problems than adults without, and wrist-worn activity trackers showed they took longer to fall asleep. Lab sleep recordings showed no significant differences, and the authors called for more research. A 2021 review in Brain Sciences found only six systematic prospective studies of sleep interventions in adults with ADHD, with the clearest evidence for morning light therapy and only preliminary evidence for melatonin, behavioral therapy and weighted blankets. Many routines people use, including apps like ours, haven't been studied in ADHD at all.
This is general information, not medical advice. Talk to your clinician.
Build your evening backwards from bedtime
Pick a bedtime and how much free time you want. We lay the evening out the same way Sleepward does: your own time always ends before bed, never after.
The four moves come straight from NHS sleep advice (checked November 2026): keep a regular sleep routine, relax before bed, write down worries and tomorrow's to-dos before you sleep, and keep screens out of the last stretch. Sleepward's part is making the first three take four minutes and making the last one obvious: the wind-down screen gets darker until it tells you to put the phone down.
A mini-story: 9:40 PM, one more video
Dinner's done and the evening is finally yours. It's 9:40. You open one video. Then a second. A tab about something you meant to buy. A message you forgot to answer. It's 11:52 and nothing restful has happened, yet bed feels like giving the evening back.
Now the version with a reset. At 9:45 you open Sleepward and empty your head: six separate notes, from "email about Thursday" to "buy oat milk". You pick tomorrow's three: one main thing, one small task, one optional extra. Or none, which is allowed. That took about two minutes.
Then Your Hour starts: 45 minutes that are completely yours, ending at 10:40 because your bedtime is 11:00. Watch the videos. Without guilt this time, because there's an end you chose. At 10:40 the wind-down begins: lights down, brown noise with a 30-minute fade-out, phone face down. You still might not fall asleep quickly. But the evening ended on purpose.
One design decision we made for nights like that: if you skip a night, nothing resets. Grace Nights keep your world as it was, and the Moon Fox never gets sad. Streak guilt is a terrible thing to take to bed.
What it looks like in Sleepward

Honest limits
- Not a medical device. It doesn't diagnose or treat insomnia, ADHD or any sleep condition.
- The wake-up reminder is a notification, not an alarm. Keep your Clock alarm.
- The full 13-chapter world, studio soundscapes and the 3-layer mixer are Sleepward Pro. Minimal Mode (one action, one timer, one Finish button) is free and skips the fox and the world entirely.
- iPhone only. Sleep logs are your own estimates, and you can hide every number.
ADHD bedtime routine FAQ
What is a good bedtime routine for adults with ADHD?
Short, visible and the same most nights: a fixed bedtime, a quick brain dump of open loops, a protected bit of free time with a clear end, then a wind-down with screens and lights lowering. Fewer steps beat a perfect checklist you abandon on day three.
Why do adults with ADHD have trouble sleeping?
Researchers are still working that out. A 2018 meta-analysis of 13 studies found adults with ADHD reported significantly more sleep problems than adults without ADHD, and activity trackers showed they took longer to fall asleep, but lab sleep recordings showed no significant differences. Talk to your clinician if sleep is a real problem.
Does a bedtime routine help ADHD sleep?
Routines are standard sleep advice; the NHS recommends a regular sleep schedule and a calm bedtime routine. ADHD-specific evidence is thin: a 2021 review found only six systematic prospective studies of sleep interventions in adults with ADHD, and said many approaches in use remain unstudied in this group.
Is Sleepward made for ADHD?
No. Sleepward is a general bedtime routine app for people who stay up late because the evening feels like theirs. Some of its choices suit wandering evenings well (a protected hour that always ends before bedtime, Minimal Mode, no streaks), but it has not been studied in ADHD and it doesn't treat anything.
Is Sleepward free?
The evening reset, Brain Dump, tomorrow's three things, Your Hour, wind-down, routines, Minimal Mode, sleep logs, morning check-ins and white, pink and brown noise are free forever. Sleepward Pro ($9.99/month, $49.99/year or $99.99 lifetime) adds the full 13-chapter world, studio soundscapes and the mixer.
Can I use Sleepward as my alarm?
Keep your Clock alarm for anything important. Sleepward's wake-up reminder is a time-sensitive notification, and Silent mode, Focus or notification settings can quiet it.
